Creating a training plan for your Fall 2026 races

Now is the time to start thinking about your training plan. For some runners, this might mean finding a plan online, hiring a running coach, or joining a local running club. Be sure to choose a training plan that fits with both your current fitness level and experience as a runner.

However you decide to prepare for your next race, it’s important that you don’t forget about strength training. Most run training plans, especially those found for free online, do not include strength training as part of their regimen, even though it is necessary for runners who want to perform their best and keep themselves injury-free.

Why is strength training important for runners?

The majority of people who start running don’t realize just how important strength training is to bettering yourself as a runner and protecting your body from potential injury. It’s a myth that all you need to do to become a better runner is just keep running. Only running doesn’t prepare your body for the high-impact intensity of training. Whether you are training for a casual 5k or an ultramarathon, incorporating strength exercises into your weekly routine will improve your performance.

Poor strength leads to aches, pains, and injuries in runners

When a muscle isn’t strong enough, the body overcompensates using different muscles, which often leads to aches, pains, and, in some cases, more serious injuries like stress fractures. If you’ve ever gone on a long run and had excruciating back pain afterward, it’s possible that your low back muscles were compensating for lack of stability in the hip and core and/or mobility elsewhere in the body.

While some injuries might resolve in the short-term, many injuries require periods of rest where you are unable to run, doctors visits and imaging, and physical therapy to strengthen your body and prepare you to get back to what you love. For many runners, strength training can save you lots of time and money down-the-road.

Strength training as a runner does not mean “bulking up”

You might fear that strength training would cause you to bulk up or gain too much mass, making you slower overall. However, most runners who lift and do resistance training don’t “bulk up.” Doing so is actually difficult to do and requires focused attention. A good strength training plan for runners would include exercises tailored to the muscle groups utilized in running, which assists with performance and injury prevention.

What muscles do runners need to strengthen the most?

Now that you know why strength training is important for runners, we can dive into how to strength train for runners.

Many runners benefit from focused training on the core, glute, hamstring, and calf muscles. Adding in a strength training regiment for these muscle groups can help you improve your speed and endurance as a runner.

Glute strength is key to being a better runner

Often, when clients go to physical therapy for pain in their knees or ankles, the root cause of the injury is actually the glutes. Weak glutes create a downward ripple effect where other parts of the body take too much load. Because of the modern sedentary lifestyle, many Americans deal with tight, weak hips. Focused training on the gluteal muscles can counteract this and prevent many different running injuries.

Incorporating Strength Training into a Running Program

Runners benefit from strength training at least 2-3 days per week. Typically, we recommend doing strength training on your off-days from running or on days with lower volume runs. Because speed work and endurance runs put a much higher load on the body, strength training on those days may have a lessened effect or could lead to injury due to muscle exhaustion.
